ColumnsAsk the CoachesEdited by Cornell DawsonQuestion:I am a working mother of toddler twins with littletime for myself. I am thinking of starting runningbecause of all the advantages (I can go when I have abreak, little equipment needed, no driving to exercise).Kevin Dollard:By walking out the door … just do it!Steve Perks:From the National Running Day site,www.runningday.org.―It’s easy to get started running. Here are some simpleguidelines everyone can follow to safely andpleasurably develop their ability to run.4Relax. Running is a natural act, like breathing orwalking. Just about anyone can do it. It is, however, recommended that you consult a healthprofessional before undertaking a serious trainingprogram. You may wish to start by walkingfirst, and then gradually incorporating runninginto your training program.Think positively. Don’t be discouraged. If you canget through the first several weeks of training, you will find that what seems like a big effort atthe start will soon feel natural and easy to you.Within a few weeks, you will experience the purejoy of running down the street or along a parkpath.Buy quality gear. The only equipment you willneed is comfortable exercise clothes and goodrunning shoes. Go to a running specialty storeand get advice about the right shoes for you. Youcan get good running shoes for $80-120.Train with a plan. Choose a running/walkingcourse that is readily accessible to you. Duringyour first two training weeks, try to run two orthree times per week, on alternate days. Whenyou feel ready, increase to four days a week, thenfive days. The idea is to build up gradually. Eventop competitive runners take days off regularly torest and avoid injury. Stretch your muscles onboth your running and non-running days. It’s okay to walk. Begin your first workouts with15 minutes of alternating walking and jogging:Walk for five minutes, then run easily for two orthree minutes; repeat. If you are comfortable joggingfrom the start, that’s fine, but do not run theentire time even if you think you can. Don’t worryabout the distance you cover. On your third orfourth workout, try increasing your time to 20minutes. After three or four more workouts, moveto 25 minutes, then after another three or fourworkouts, try a 30-minute continuous run. Don’tforce yourself to go farther or faster than whatfeels comfortable to you. The idea is to keep runningregularly, and you’re more likely to do that ifyou’re enjoying yourself and looking forward toyour next run.Run at ―conversation‖ pace. If you can’t chat withyour running companions, you are going too fast.If you are running alone, try singing to yourself, out loud, to make sure your effort and breathingare under control. If you can’t sing, slow down.‖Question:How do I progress?Kevin Dollard:Keep walking out the door. Have fun with it. Mix it upa bit. Find others to meet you. Set a race goal. Try andattend our MHRRC Tuesday evening track practices.Steve Perks:The National Running Day site, www.runningday.org,continued.If your schedule allows, include cross training.Biking, elliptical training, and lifting light weightscan help strengthen non-running muscles and preventinjury. Swimming and deep water runningcan also be helpful in balancing your training andavoiding injuries.Aim for a race. Pick an event that’s at least sixweeks in the future. An ideal distance for yourfirst race would be 5K (3.1 miles) or four miles. This is short enough so that you can truly beready for your first effort, and long enough to giveyou the sense of accomplishment that will fuelyour future running. Your goal should be to finish, enjoy the event, and look ahead. Start at the backof the pack, hold yourself back at the start, andrun within your comfort range. If your time wasslow, that’s good—now you have a base fromwhich to improve. For your next race, try a few short speed workouts. After a mile warm-up, run a series of faster(Continued on page 5)Visit us on the web at: www.mhrrc.org

(Continued from page 4)intervals with jogging in between. A good ―starter‖workout is a sequence of about 400 meters at aquicker pace, followed by a slow 400-meter jog, repeated six times. This will loosen up your legs, lengthen your stride, and give you the confidenceyou will need to race.Question:Any recommended reading?Kevin Dollard: Idiot's Guide to Jogging and Running. Itwas the first book I read when I started running and itwas excellent. I have it if you would like to borrow it.Question:Anything else I should know?Kevin Dollard:Keep it fun. Please send me your questions at cornelld@optonline.net,call me at 845-229-7693 orcatch me at a race or practice. I will forward them tosome of the coaches and elite runners in our club. I’lledit their responses and include them in the nextnewsletter. I encourage you to send me a questionwhich you would like answered in the newsletter. Thequestions can be on very basic topics of interest tonew runners or ones helpful to members who havebeen running for years. Many Thanks to the Joseph McDonald/Bill Crusie VolunteersBy Pete SanfilippoThe Mid Hudson Road Runners Club held the 32ndannual Joseph McDonald/Bill Crusie Memorial run onSaturday, June, 6th. Members MusingsA Road Race in a Shoe BoxBy Steve PerksNo, not the race itself, the stuff needed to put on therace. A recent entry on my favorite running blog(Younger Legs for Older Runners) prompted lots ofcomments from its readers about the ―good old daysof running‖. The days before almost all races were forsome cause and the entry fee for a 5K got to be $20or more. The days when the starter yelled go, hungthe stop watch on the nearest tree and the first finishergrabbed the watch and timed the rest of therunners as they came across the finish line. Those days are long gone, but you can still find inexpensiveraces if you look around. Our ―Winter Run‖ isfree to club members, both the Shawangunk andKingston summer cross country series are very cheapand there are a few other inexpensive races to befound if you search for them. For us old school folks there are really very few requirementsfor making a race a great event.1. Start on time.2. If it’s on the roads, good traffic control.3. Accurate course marking and measurement. (Notso easy if it’s a cross country course)4. Accurate times for all the runners. That’s all it takes to make a great race. Everythingelse is just frills! People might complain if they don’tlike the t-shirt design, but they will be back the nextyear. If the course is not accurate or there are not accurateresults, there is a good chance many seasonedrunners will not return. What has all this got to do with ―A Road Race in aShoe Box‖? One of the founding members of theMHRRC, Joe Maggi, directed many, many races overthe years. He started the Twilight Track Series and theWinter Run. He kept the Turkey Trot going for manyyears, even to the point that the 25K was a majorchampionship race with many runners coming upfrom NYC for the event. Many of Joe’s races were low key, inexpensive events. He would show up, pull a box out his van with thewatches and other equipment he needed, point outthe start and finish line and away we went. Some ofhis races were almost like what you would have as akid when you would say to your friend, ―I’ll race youto the tree and back.‖ The original Winter Run washeld at Baird Park. It started at the flag pole in frontof the club house/restaurant, ran out to the end ofthe Park Road and back – 2.85 miles. We used to sayJoe drove around with a road race in a shoe box in theback of his van. Ah, the ―good old days‖.Perks’ Posse Makes a Major DiscoveryBy Polly SparlingEditor’s note: this article is taken from the blogs atthe bottom of the home page on the MHRRC website. These blogs are about a group of middle-agedwomen attempting to run a Fall marathon, somefor the first time. We hope all the members ofPerks’ Posse will write some blogs as they continuetheir search for a marathon finish, so checkthem out.News flash: New evidence was uncovered yesterdaythat proves, beyond a shadow of a doubt, that Goddoes exist.A brand-new, large, relatively clean and wellmaintainedport-a-potty has appeared along the NewPaltz Rail Trail, just north of the Wallkill Bridge in NewPaltz. The turquoise and white cube – which magicallypopped up in the last two weeks – was found by agroup of female runners known locally as ―Perks'sPosse,‖ who welcomed its arrival with tears of joy. This, along with the recent discovery of a likeness ofJesus found in a bag of Cheetos (http://www.manolith.com/2009/05/18/cheesus-jesuslikeness-found-in-cheetos-bag/)seems to confirm thatthe Almighty is, indeed, in our midst. Hallelujah!Women runners, especially those of a ―certainage‖ (basically, anyone over 17), are subject to a hostof indignities in pursuit of the sport. Ironically, itstarts before we even head out the door. Donningform-fitting shorts and singlets made of flimsy nylon– or, even worse, spandex -- is not a process that inspiresconfidence and power in most women. (Giventhe choice, I’d guess that the majority of us wouldrather go hide in a closet than appear in public inthese duds, but there is no choice, so we soldier on.)(Continued on page 7)6Visit us on the web at: www.mhrrc.org

(Continued from page 6)Out on the road or trail, the problems mount. Thequestion arises: what to do with all these unwantedbody secretions, such as excess sweat and (to put itdelicately) mucus? Spitting and using one’s clothesas a handkerchief is just gross; and while my son hastried in vain to teach me the complicated techniquebehind producing a ―snot rocket,‖ it’s too unladyliketo contemplate. Members of our group have solvedthis particular dilemma by carrying a bandanna, which – I’m proud to admit – is referred to among usas a ―Polly rag.‖ (My race times will never be anythingto write home about, but it’s nice to know that I’vebeen immortalized by my peers for using a hanky.)But the most difficult issue for women runners is thechronic lack of ―facilities‖ on the run. Whether headingout for a quick three-miler or a Sunday long run, elaborate plans must be laid in advance to deal with38th Annual Twilight Summer Track SeriesBy Patrick DeHavenIt's summer time again, and that means that theMHRRC Twilight Track Series can't be far off. Aftermany years of successfully directing the series, Richand Marisa Hanson have handed over the reins to anew team. I will be directing the event with the helpof Sue O'Neil. For those not familiar with the track series,it is an open track meet with separate events foradults and children. The adult events run from the100 meter dash to the two mile run. The children'sevents are limited to the 200 meter dash, straightaway sprints (50 to 100 meters, depending on age),and the 400 meter run. Children participate in threeage groups: six and under, 7-9, and 10-14.The series will be held on four consecutive Fridays, starting on July 10, at the Union Vale Middle SchoolTrack located at 1657 East Noxon Road, Lagrangeville,New York. For that rare group that does not useMapQuest, the directions are (from Poughkeepsie) totake Route 55 past the Taconic Parkway until youreach East Noxon Road (2nd traffic light past the Taconic).Takea right onto East Noxon; the MiddleSchool is less than a mile on the right. From pointsnorth and south, take the Taconic Parkway until youreach the Route 55 exit. Take Route 55 East until youreach East Noxon Road. From points East, useMapQuest. There is no preregistration for the series (at least notthis year). On each Friday during the series, registrationwill begin at 5 pm, with the first event (children's200 meter dash) starting at 6:15 pm. Parents, pleasearrive with enough time to register your children. Ifyou arrive at the last minute, they may miss out onthe first event. An important note for high school students whoevery exigency. Water consumption, for instance. Drinksome before you run, yes; but drink too much, andyou’ll soon be scouting around for the nearest (big)tree. And while answering the call of nature while outin nature is nothing new for many of us, finding theperfect spot – a relatively private place free of thorns, bugs, and (gasp!) poison ivy – is a never-ending quest. The ecstatic reaction of our group to the unexpectedappearance of the New Paltz trail potty is, I think, quiteunderstandable. (I seem to recall a similar howl of happinessfrom the female contingent when the port-apottyshowed up at the Union Vale track. Has anyonebesides me noticed how many more ladies startedcoming to the Tuesday workouts after that?)So keep the faith, female runners. With any luck – anda little help from above—a toilet may magically appearalong your favorite running route one day.would like to participate. If you are under 18, youmust have a parents signature on the applicationto participate (sorry, it's due to liability insurancerequirements).Since there is no preregistration, I realize that this isdifficult, but we will post the application on theMHRRC website (www.mhrrc.org), or you can requesta soft copy of the form via email atpwdehaven@msn.com. The entry fee, which covers allfour weeks, is $30 per family, and $15 per individual.T-shirts are provided to all participants 14 and under, which is the way it has been handled in years past.My experience as a race director has been to keep theformat of an event that I take over the same for thefirst year, then make any improvements in subsequentyears, once I have the basics down. Onechange we are considering is to change the t-shirtpolicy. Since this would increase the costs and a subsequentincrease in the entry fees, any change willhave to wait until next year. However, this year we areconsidering allowing individuals over 14 to purchasea shirt at slightly below our cost. (But no promises!).If we do this, the orders would have to be placed onthe first week (July 10), and we would try to have theshirts available by the second week. The other morelikely change will be to allow individuals to registerfor a single night in the series at a reduced rate (to bedetermined).I look forward to seeing everyone on July 10. Any updateson plans will be posted in the news section onthe MHRRC website.
